What to Eat During a Long Run on a Plant-Based Diet
Practise race carbohydrate at long-run intensity: 30–60 g/h from gels, mix, or low-fiber food. Dates and bananas are optional, not a default.

The long run is where a vegan fueling plan either becomes automatic or stays theoretical. ACSM 2016 still supports carbohydrate during prolonged exercise. Jeukendrup (2014) still sets the 30–90 g/h band. Your job on Sunday is to practise a rate and a product, not to graze whatever is in the kitchen.
Dates, maple, and rice cakes can work. They are not automatically gentler than a gel. Fiber and volume still count.

Start fueling by 20–40 minutes, not when you feel empty. Absorption lags. Liver glycogen is already falling.

Honey Stinger is not vegan. Tailwind Rebuild is whey. Skratch Recovery is dairy. Skratch Sport Hydration and Super High-Carb are manufacturer-confirmed vegan — different canisters.
Huma chia gels are manufacturer-confirmed vegan but still contain chia. That is extra fiber and texture at intensity. Save them for easy long runs if you like them; do not debut chia at 21 km of a marathon.
Before/after: a 2.5-hour Sunday
Before (common vegan long-run bag): 6 dates, a banana, a homemade oat bar. Carbohydrate is real. Fiber and volume are also real. Many runners finish the run then spend the afternoon in the bathroom.
After (race-practice bag): practised breakfast (low-fiber breakfasts), bottle of Tailwind Endurance Fuel or Maurten Drink Mix 160, two Maurten Gel 100 or two Neversecond C30, water. Same hours, less residue, same vegan constraint.
If you want solids, pretzels or maple beat the oat bar.
Gut limits are not a vegan flaw
de Oliveira et al. (2014) and Costa et al. (2017) describe exercise-induced GI symptoms: blood flow away from the gut, concentrated carbohydrate, dehydration, and untrained intake. Plant-based runners add a fiber problem when they fuel long runs with bars, dates, and dried fruit every week then cut fiber only in race week.
Fix: practise carbohydrate and a lower-fiber breakfast on at least two long runs in the last month. Protocol: gut training.
If diarrhea is already the story: preventing runner’s diarrhea.
What not to pack
- A new flavour because the shop was out of yours
- Chia gel plus dates plus a banana in the same 90 minutes
- “Natural” honey waffles
- A whey recovery sip at the group-run table (Tailwind Rebuild, Skratch Recovery)
- Sugar-free chews with sugar alcohols
Practice calendar (so “I’ll try gels in the marathon” dies)
Pick three long runs in the last six weeks:
- Product day. Race breakfast optional. 45–60 g/h from the race SKU. Easy to moderate pace.
- Breakfast day. Low-fiber breakfast plus a moderate carb rate.
- Dress rehearsal. Race breakfast, race rate, low-fiber day before. Protocol: gut training.
Other Sundays can be water-plus-one-gel if the run is short. The mistake is saving all three jobs for race week.
If you race a half under 90 minutes, one fuelled long run plus the breakfast may be enough. If you race a marathon, water-only 3-hour runs are how people discover 60 g/h at kilometre 28.
